Many people talk about wanting to work out, yet they often view fitness as complicated, requiring lots of practice and taking one or two hours per session. But fitness does not have to be difficult. Today I’m sharing three practical bodyweight exercises. No equipment is required; all you need is a yoga mat at home. These three moves target your upper body, lower body and core respectively. When completed together, they deliver a full-body workout. The first exercise is the push-up. Place your hands on the floor, slightly wider than shoulder-width apart. Keep your body in a straight line from head to heels and engage your core. Bend your elbows to lower your body toward the floor, bringing your chest down. Push firmly through your hands to raise your body back to the starting position. Wide-grip push-ups activate the pectoral muscles more effectively than standard push-ups. The wider your hand placement, the greater the contraction of your chest muscles. Control your lowering speed; do not drop suddenly, as this can injure your shoulders. Keep your core braced throughout the movement. Avoid arching your lower back or lifting your hips; keep your body rigid like a flat board. If your strength is limited, use knee push-ups to reduce difficulty while maintaining proper upper-body posture. Do not fully lock out your elbows at the top.keeping a slight bend protects your joints.

The second exercise is the bodyweight squat. Stand with feet shoulder-width apart and toes turned slightly outward. Clasp your hands or cross them at chest level to stabilize your torso. Push your hips back and bend your knees until your thighs are parallel to the floor. Drive through your heels to stand back up and squeeze your glutes at the top. Squats are one of the most effective leg exercises, yet they are frequently performed incorrectly. As you squat, track your knees in line with your toes and avoid letting them cave inward, which raises your risk of knee injury. Keep your weight on your heels rather than the balls of your feet. Imagine sitting back into a chair behind you instead of collapsing straight down. Keep your spine upright and your gaze forward; do not look up or down. Squeeze your glutes as you stand to activate your hip muscles. Breathing matters too: inhale as you squat, exhale as you stand, and never hold your breath.

The third exercise is the reverse lunge. Stand tall and take a big step forward with one leg. Bend both knees, lowering the back knee toward the floor while keeping the front thigh parallel to the ground. Keep your back knee hovering above the floor, hold your hands clenched at chest level. Push through your front foot to return to standing, then switch sides. Lunges focus more on balance and unilateral leg strength than squats, heavily working your glutes and thighs. Do not let your front knee extend far past your toes, which adds excessive knee pressure. Keep your rear knee moving vertically without swaying forward or backward. Maintain an upright torso and tight core; avoid tilting your head up or down. Choose a stride length that is neither too long nor too short — overreaching harms balance, while too short a stride limits depth. Train both legs evenly and do not favor one side.

For the workout plan, complete 2–3 sets of all three exercises daily. For wide-grip push-ups, do 8–15 reps per set. Reduce your range of motion or switch to knee push-ups if needed. For bodyweight squats, do 15–20 reps per set; slower movements yield better results. For reverse lunges, do 10–15 reps per leg; one full round of both legs counts as one set. Rest for 30 to 60 seconds between sets. Do not rest too long to maintain your body temperature. You will feel fatigued at first, and muscle soreness the next day is completely normal. Soreness means your muscles are repairing and growing. Resume training after one or two rest days. If you struggle with proper form, do fewer repetitions rather than rushing through sloppy reps. Bad form brings no benefits and may lead to injury.

Why are these three movements so effective? They are compound exercises, meaning each move engages multiple muscle groups at once. Wide-grip push-ups target the chest, shoulders and triceps while improving core stability. Squats work the front and back of your thighs, glutes, and boost cardiorespiratory fitness. Lunges strengthen legs and glutes while improving balance and core strength. This entire workout takes only 15 minutes. You can do it first thing in the morning or before bed. No gym membership or equipment purchase is required. You only need about two square meters of space at home. Combined with a balanced diet and cutting back on unhealthy foods, you will see significant changes in your body. Fitness does not have to be complicated, nor do you need to spend hours daily at a gym. These three simple moves deliver great results. Consistency is key.avoid sporadic training.
